How Much Weight Should You Lift After 50?

It is one of the most practical questions in strength training — and one of the least satisfactorily answered. Most guidance either gives you a percentage table you cannot use or avoids the question altogether. This page gives you a straight answer.

I have been asked some version of this question more times than I can count. Sometimes it comes from someone who is just starting out and genuinely has no idea where to begin. Sometimes it comes from someone who has been training for years but suspects they have been lifting too light for too long and wants to know what the bar should actually feel like. And sometimes it comes from someone who has been lifting heavy and is wondering whether the aches accumulating in their joints are telling them something important.

All three of those versions deserve a proper answer — and they each have a slightly different one. So let me give you all three, along with the framework I would share with any over-50 natural trainee who sat down with me and asked the question directly.

I will say this at the outset: there is no universal number. Anyone who tells you that every man over fifty should be deadlifting a specific weight by a specific month is either selling something or has not spent enough time watching how differently people respond to training. What I can give you is something more useful — a way of thinking about load selection that works for your body, your programme, and the training life you are actually trying to build.

Why arbitrary numbers are almost always useless

The internet is full of strength standards. Deadlift two times your bodyweight. Squat one and a half times your bodyweight. Bench press your bodyweight. And they are almost entirely useless for answering the question you are actually asking, which is: what should I put on the bar today?

The percentage-of-one-rep-max approach has a similar problem. It is technically elegant. If your one-rep max deadlift is 100 kilograms, train at 75 percent and you should be working at 75 kilograms. Clean, precise, science-backed. And completely impractical for the majority of over-50 natural trainees, most of whom have never tested a one-rep max, have no intention of doing so, and are quite reasonably concerned that attempting one is a fast route to an injury that puts them out of training for six weeks.

I have been at this for nearly two decades and I have never once tested my one-rep max in the traditional sense. I do not need to. And neither do you. There is a better framework — one that is based on how the weight actually feels rather than on a mathematical relationship to a number you had to half-kill yourself to establish.

The right weight is not a number on a chart. It is the heaviest weight you can lift with technique that does not compromise, across all the reps the session requires, with enough in reserve to come back and do it again in 48 hours.

A better framework — how the weight should feel

RPE and RIR — the honest measures that actually work in practice.

RPE stands for Rate of Perceived Exertion. RIR stands for Reps in Reserve. They are two ways of describing the same thing — how much effort a set is requiring, expressed as how many more reps you could have completed if you had pushed to absolute failure.

I am not going to turn this into a coaching lecture. The concept is simpler than the terminology suggests, and once you understand it, it changes how you think about load selection permanently.

What the effort levels actually feel like — in plain language

Forget the numbers for a moment. This is what each level of effort actually feels like when you are standing in the gym with a barbell in your hands.

Too light — you are wasting your time

You finish the set and feel like you could do it again immediately. Nothing was challenged. Your breathing has barely changed. This is warm-up territory, not working-set territory. If this is what your working sets feel like, the weight needs to go up — not dramatically, not recklessly, but up. Comfortable training is not productive training. The body adapts to the demands placed on it, and if the demand is minimal, the adaptation will be minimal.

About right — this is where the work happens

You finish the set and you know you worked. The last two or three reps required genuine effort and focus. If someone asked you to do another set immediately, you would need a few minutes first. You could probably have done two or three more reps if you had pushed to absolute failure — but you did not need to, and you did not want to. This is the territory where adaptation happens. This is where the session is doing its job. Most of your working sets should live here.

Too heavy — you are spending money you do not have

The last rep was a genuine struggle. Technique started to shift somewhere in the middle of the set. You are not sure you could have safely completed another rep. Your form on the way down was not what it was on the way up. This is the territory where injury lives for the over-50 natural trainee. Not because heavy training is inherently dangerous — it is not — but because the connective tissue adaptation that makes heavy training sustainable takes longer than the muscular strength that makes you think you are ready for it. The practical application is this: choose a weight that puts your working sets in the middle zone. Challenging but controlled. Demanding but not desperate. If the last rep of the last set felt genuinely solid and you could have done one or two more with good technique, you have chosen well. If the last rep looked like a building site accident, you have not.

Where to start — beginner, returning, and experienced

The starting weight depends entirely on where you are right now — not where you were, and not where someone else is.

One of the most common mistakes I see in the over-50 training population is starting too heavy. Not because people are reckless — most of the people who read this site are thoughtful and careful — but because they are measuring their starting point against a previous version of themselves that no longer exists, or against what they imagine they should be capable of at their age and build.

Where you start matters considerably less than where you end up. And starting conservatively is the strategy most likely to get you there without interruption.

Be honest about which of these describes you. The right answer is always the honest one.

New to strength training — or returning after a significant gap

Start lighter than you think you need to. I mean this genuinely. The first two or three weeks of a strength programme are not about finding your limits — they are about learning the movements, conditioning the connective tissue that the weights will stress, and establishing the consistent habit that everything else depends on. A barbell with no additional weight, or a very modest load, on the squat and deadlift for the first week or two is not an embarrassment. It is the intelligent approach of someone who has read enough to know that the tendons and ligaments adapt more slowly than the muscles, and that the injury that interrupts the programme in week three costs far more than the progress foregone by being cautious in week one.

Training consistently for six to twelve months

By this point you should have a working sense of what the movements feel like at different loads, and your training log should be giving you a reliable picture of what progression looks like for you specifically. The question to ask at this stage is not how much you are lifting but whether you are still progressing — whether the weights are moving in the right direction across months rather than weeks. Strength gains at this stage are less dramatic than they were in the first few months, and that is entirely normal. Patience is the skill the intermediate trainee most needs to develop.

Experienced but stalled — or wondering if you have been too comfortable

This is the most common position among the readers of this site. Years of training, a solid programme, but a nagging sense that the weights have not moved in a while and the sessions have become a maintenance habit rather than a progressive one. The honest question here is whether the working sets are genuinely challenging or whether they have drifted into the comfortable zone described above. If it is the latter, the solution is not a dramatic weight increase — it is a systematic, patient return to progressive overload, adding small increments across multiple sessions until the working sets are back in the productive zone.

When to increase the weight

The question I am asked almost as often as the first one.

The answer is simpler than most people expect. You increase the weight when the current weight no longer provides the stimulus it once did — when what used to feel like hard work starts to feel like maintenance.

More specifically: when you can complete all the prescribed reps of all the prescribed sets with good technique, with two or three reps still clearly available at the end of the last set, across two consecutive sessions — it is time to add a small increment. Not a large one. Not five kilograms because that is the smallest plate available. A small, deliberate increase that keeps the working sets in the productive zone without jumping past it.

For the over-50 natural trainee, small increments matter more than they did at thirty. The connective tissue considerations I mentioned a moment ago do not disappear as you become more experienced — if anything, they become more relevant as the weights become more substantial. 01 Technique before load — always

This is the principle that overrides every other consideration on this page. No weight is the right weight if you cannot lift it with technique that you would be comfortable showing to someone who knows what they are looking at. A heavier weight lifted badly is not more productive than a lighter weight lifted well. It is more injurious. If the technique breaks down before the set is complete, the weight has won the argument. Reduce it and work back up with the movement pattern intact.

02 Use the training log to make the decision

The training log is the most reliable available answer to the question of when to increase. If the log shows that the same weight has been used for the same reps across four consecutive sessions with no deterioration in how it feels, the weight has stopped being a progressive stimulus. If the log shows that the weight is still genuinely challenging — that the effort level has not dropped across sessions — hold it there a little longer. The log is the objective record. Subjective feeling on any given day is not.

03 Respect the connective tissue timeline

Muscles adapt faster than tendons. I have said this on the tendon health page and I will say it again here because it is the most practically important piece of physiology for the over-50 natural trainee to understand. The fact that your muscles feel ready for more weight does not mean your tendons are. Progressing at the rate your muscles suggest rather than the rate your connective tissue can safely absorb is the most common cause of the soft tissue injuries that interrupt training in this population. Small, patient increments over a long timeframe beat large, enthusiastic jumps that end in six weeks of enforced rest.

04 Listen to what the body is telling you between sessions

Some soreness in the 24 to 48 hours following a session is normal and expected. Persistent joint pain, tendon sensitivity, or the specific kind of fatigue that tells you the recovery has not completed is a different conversation. If the recovery between sessions is consistently incomplete — if you are arriving at the next session feeling like the previous one has not fully resolved — the weight, the volume, or both are asking more than the recovery capacity can currently deliver. That is not a reason to give up. It is a reason to adjust.

What heavy actually means after 50

Heavy is relative. And the relativity matters more after fifty than it did before it.

I want to say something about the word heavy that I think gets misunderstood in fitness culture — and particularly in the strength training community, where there is a tendency to treat the size of the number on the plate as a proxy for the seriousness of the training.

Heavy means relative to you. A deadlift that is heavy for you may be a warm-up for someone half your age with a decade of competition behind them, and genuinely demanding for someone who started training eighteen months ago. Neither comparison tells you anything useful about whether your training is doing its job.

What matters is whether the weight you are lifting is heavy enough to provide a genuine stimulus for your body to adapt to — and whether it is light enough to allow that adaptation to occur without breaking something in the process. That is the territory we have been describing throughout this page, and it looks different for every person who trains.

I have seen sixty-year-olds lift weights that would embarrass most thirty-year-olds. I have seen fifty-year-olds doing extraordinary things with relatively modest loads because the technique, the consistency, and the patience they bring to the bar make every session more productive than the raw number on the plate suggests. The weight is a tool. What you do with it is the training.

You are not competing with anyone else's barbell. You are competing with last month's version of yourself. That is the only comparison that matters.

Where strength standards fit in

Once you have been training consistently, strength standards give you a useful reference point — but only as a reference, not a verdict.

I mentioned at the start of this page that strength standards — the bodyweight ratios and category benchmarks — have their place. They do. But their place is as a long-range orientation tool, not as a measure of whether you are training correctly right now.

After six to twelve months of consistent training, it can be genuinely useful to know roughly where your current lifts sit relative to what is achievable for your population. Not to make you feel inadequate if you fall short, and not to make you complacent if you exceed them — but to give you a sense of the territory and the direction of travel. Should I test my one-rep max?

For most over-50 natural trainees following a general strength programme, I would say no — or at least, not in the traditional sense of grinding to absolute failure with maximum load. The injury risk is not worth the information you gain, particularly when the RPE and RIR framework gives you everything you need to select appropriate working weights without it. If you are competitive or specifically interested in knowing your maximum strength, that is a different conversation. What if my joints hurt when I lift heavy?
