The deadlift, the squat, and the overhead press each have a dedicated technique page on this site. The row — the fourth fundamental compound movement, the one that develops the upper back musculature that the other three movements cannot reach as directly, and the one most commonly performed incorrectly in the over-50 training population — has not had one until this page. This is that page.

The row is not a simple movement performed badly by over-50 trainees because they lack the intelligence to do it correctly. It is a movement that is genuinely technically demanding in ways that are specifically relevant to the post-fifty body — requiring the upper back activation that years of sedentary life have reduced, the scapular retraction that the forward posture of desk work has inhibited, and the lower back neutrality under a loaded hip hinge that the back pain history of many over-50 trainees makes newly complicated. The most common row error — allowing the arms to initiate the pull before the back has been engaged — is not a beginner's mistake. It is the inevitable consequence of pulling from a body whose upper back muscles have been underused for so long that they do not activate first.

Each outcome addresses a specific priority of the post-fifty training life. Together they explain why the row belongs in every session alongside, not instead of, the other compound movements.

Postural correction — the primary outcome

The forward head and rounded shoulder posture that decades of desk work, screen time, and driving produce is maintained by the chronic lengthening and weakening of the rhomboids, middle and lower trapezius, and posterior deltoids — and the chronic shortening and tightening of the pectorals, anterior deltoids, and cervical flexors. The row directly addresses the weakness side of this imbalance — developing the mid and upper back musculature that actively pulls the shoulders back and the head upright. No pressing movement, no matter how well executed, can correct the postural imbalance that pulling insufficiency produces. The row is the correction.

Pressing balance — the injury prevention function

The overhead press and bench press develop the anterior shoulder musculature. Without adequate posterior shoulder and upper back development to balance the anterior load, the shoulder joint is progressively pulled into the internal rotation and forward position that produces impingement. The pulling-to-pressing ratio described on the overhead press page — at least one pulling movement for every pressing movement, ideally two — is maintained through the row. The row is not the secondary movement to the press. For the over-50 trainee with any shoulder history, it is the primary one.

Upper back strength — functional carrying and pulling

The functional activities of daily life that require upper back strength — carrying bags, pulling open heavy doors, lifting items from a low position to an overhead one, moving furniture — are replicated most directly by the horizontal pulling pattern of the row. The farmer's walk develops grip and core. The pull-up develops vertical pulling. The row develops the horizontal pulling strength that daily functional activities most commonly require — and that the untrained upper back most consistently lacks.

Scapular stability — the shoulder health foundation

The row, performed correctly, requires the scapulae to retract and depress against the pulling resistance — developing the serratus anterior, lower trapezius, and rhomboids that stabilise the scapula during all pressing and pulling movements. Scapular instability — the inability to maintain the scapula in a stable, downwardly rotated position during overhead and pulling movements — is one of the most common causes of shoulder impingement and rotator cuff irritation in the over-50 training population. The row that is performed with deliberate scapular retraction is developing the stability that makes every other upper body movement safer.

The three variations — which to use, when, and why

Three rowing variations serve the over-50 programme. Each has specific advantages
and a specific appropriate context that determines which to prioritise at each training stage.

Variation one

Single-Arm Dumbbell Row

The single-arm dumbbell row — performed with one hand and knee supported on a bench, pulling a dumbbell with the other arm — is the most appropriate starting variation for the over-50 trainee and the most consistently recommended row variation across this site's programme pages. The bench support removes the lower back demand that the unsupported bent-over position of the barbell row creates, the unilateral loading allows each side to be trained independently, and the full range of motion available in the dumbbell row — from full arm extension to elbow behind the torso — produces a greater range of lat engagement than any supported or machine row alternative.

The single-arm row is not a beginner's substitute for a real row. It is the most technically precise and most completely range-of-motion-appropriate horizontal pulling variation available — the variation that most directly develops the lat, rhomboid, and rear deltoid through the full range that the muscle fibres require for complete development. Many advanced trainees who can barbell row with significant load continue to include single-arm dumbbell rows in their programme because nothing else provides the same combination of range, load, and unilateral focus.

Single-arm dumbbell row — step by step setup and execution
  1. Place the non-working hand and same-side knee on a flat bench — the bench support position that removes all lower back loading from the movement. The torso should be roughly parallel to the floor, the spine neutral, the hips squared rather than rotated.
  2. Hold the dumbbell in the working hand with a neutral grip — palm facing the torso. Let the arm hang fully extended from the shoulder. This is the starting position — full arm extension, shoulder slightly depressed and protracted, lat fully stretched.
  3. Initiate the pull by depressing and retracting the scapula — the shoulder blade pulls back and down before the arm begins to bend. This scapular initiation is the most important technical element of the row and the one most commonly omitted. The elbow should not move until the shoulder blade has moved first.
  4. Drive the elbow toward the hip — not toward the ceiling. The elbow path that drives toward the hip keeps the lat engaged throughout the full range. The elbow path that drives toward the ceiling shifts the load to the posterior deltoid and upper trapezius and reduces lat engagement.
  5. Pull until the elbow is behind the torso — the full range of the row. At the top position the shoulder blade should be fully retracted and depressed, the dumbbell at hip level, and the lat fully contracted. Hold briefly.
  6. Lower under control — three to four seconds on the descent — allowing the arm to return to full extension and the shoulder blade to fully protract and depress at the bottom. The eccentric phase of the row is as important as the concentric for scapular range of motion development. Never drop the weight from the top position.
  7. Complete all reps on one side before switching. Reset the setup position on the other side — do not simply switch hands without re-establishing the bench support, the spine neutral position, and the full arm extension start.
Variation two

Barbell Bent-Over Row

The barbell bent-over row — holding a barbell with both hands in a hip-hinged position and rowing it to the lower chest or upper abdomen — is the most load-capable rowing variation and the one that develops the bilateral upper back strength that the single-arm row, for all its precision, cannot fully replicate. The barbell row is also the most technically demanding rowing variation — requiring a maintained hip hinge throughout the entire set, a neutral lumbar spine against the weight of the barbell, and the bilateral scapular retraction that the single-arm row's unilateral nature makes simpler.

The barbell bent-over row should be introduced after the single-arm dumbbell row has established the scapular initiation pattern, the neutral spine under load, and the basic pulling mechanics. The over-50 trainee who attempts the barbell row as their first rowing variation before these elements are established typically produces the most common and most injurious row error — the lumbar rounding under load that transfers the stress from the upper back to the lumbar spine. Begin at a very conservative load — less than feels appropriate — and increase incrementally as the hip hinge position is confirmed to be stable throughout the set.

Barbell bent-over row — step by step setup and execution
  1. Stand with the barbell over the mid-foot, feet hip-width apart. Hinge at the hip — the same hip hinge pattern as the Romanian deadlift — until the torso is at approximately forty-five degrees to the floor. The back is flat, the lumbar curve neutral. Grip the bar just outside hip width with a double overhand grip.
  2. Take a breath into the belly and brace the core firmly. The core brace must be established before any pull begins — the hip hinge position under load requires the same intra-abdominal pressure as the deadlift. Without it, the lumbar spine rounds as fatigue develops across the set.
  3. Initiate the pull by retracting the scapulae — the same scapular initiation as the single-arm row, now performed bilaterally. Both shoulder blades pull back and down before the elbows begin to bend. The barbell should rise fractionally before the elbows move — the sign that the scapular initiation has preceded the arm pull.
  4. Row the bar to the lower chest or upper abdomen — not to the collarbone, which indicates an upper trap dominant pull, and not to the navel, which indicates an insufficient range. The specific contact point varies by torso length and arm length but should be in the lower chest to upper abdomen range for most over-50 trainees.
  5. At the top position, the elbows should be behind the torso, the shoulder blades fully retracted and depressed, and the bar in contact with or close to the body. The hip hinge position must be maintained throughout — if the torso rises toward vertical during the set, the load is too heavy for the current hip hinge stability.
  6. Lower under control, maintaining the hip hinge, until the arms are fully extended. Reset the core brace before the next repetition. The hip hinge must be maintained from the first repetition to the last — any rounding of the lumbar spine ends the set regardless of reps remaining.
Variation three

Seated Cable Row

The seated cable row — sitting at a cable machine and pulling a handle toward the lower chest — provides the constant tension of cable resistance throughout the full range of motion, a supported seated position that removes the hip hinge demand of the barbell row, and the ability to control load very precisely through the cable stack. For the over-50 trainee with a lower back history, the seated cable row is the most appropriate bilateral rowing variation — allowing the full upper back stimulus of the bilateral row without the lumbar spine loading of the unsupported bent-over position.

The seated cable row is also the most practical variation for the over-50 home gym trainee whose cable station is a resistance band anchored at a low point — a band seated row replicates the cable row's movement pattern and stimulus with equipment available at tier one of the home gym setup page. The technique is identical whether performed on a cable machine or with a resistance band, and both are appropriate for the full range of the progressive overload progression from beginner to intermediate loads.

  1. Sit at the cable machine with feet flat on the foot platform, knees slightly bent, and the torso upright — not leaning back. The upright starting position is the correct position. Leaning back to initiate momentum is the most common cable row error and one that transfers the load from the upper back to the lower back and hips.
  2. Hold the handle with a neutral grip — palms facing each other on a V-bar attachment, or palms facing down on a straight bar. The neutral grip is recommended for the over-50 trainee with any wrist or elbow discomfort.
  3. Take a breath and brace the core. The seated position removes the hip hinge demand but does not remove the need for spinal stability — the torso must remain upright and the lumbar spine neutral throughout the set.
  4. Initiate the pull by retracting and depressing the scapulae — the shoulder blades pull back and down before the elbows begin to bend. This scapular initiation applies in the seated cable row exactly as in the dumbbell and barbell rows.
  5. Row the handle to the lower chest or upper abdomen, driving the elbows past the torso and fully retracting the shoulder blades at the end range. The torso should not lean back during the pull — if the torso is swinging backward to assist the pull, the load is too heavy.
  6. Control the return — allow the arms to extend fully and the shoulder blades to protract completely at the front of the movement before the next repetition begins. The full protraction at the front of the cable row range is one of the most beneficial aspects of the movement for scapular health and one that is most commonly shortened by trainees impatient to begin the next pull.
Common errors — the six row mistakes most frequently made by over-50 trainees

The errors that reduce the row's effectiveness and increase its injury risk are predictable.
Each has a specific cause and a specific correction.

Arms initiating before the back The most common and most training-limiting row error — the biceps initiating the pull before the scapulae have retracted, producing a bicep-dominant movement with minimal upper back engagement.

Fix: Before every set, consciously establish the scapular retraction and depression before allowing the elbow to move. The cue is "pinch the shoulder blades together and down, then row." The scapulae must move first. If the biceps are fatiguing before the upper back, the initiation sequence is wrong. The upper back should be the fatiguing structure in every row set.

Rowing to the wrong point — too high Rowing the bar or dumbbell to the collarbone rather than the lower chest — producing an upper trapezius and posterior deltoid dominant movement that bypasses the lat and rhomboid engagement the row is designed to produce.

Fix: Focus the elbow path on driving toward the hip — not the armpit or the ceiling. The elbow path determines the contact point. An elbow that drives toward the hip produces a lower contact point with greater lat engagement. An elbow that drives toward the ceiling produces the high contact point that the upper trap and rear delt dominate.

Lumbar rounding in the barbell row The lower back rounding under the load of the bent-over row — typically caused by a load that exceeds the current hip hinge stability, by insufficient core bracing, or by fatigue late in the set.

Fix: Reduce load immediately and hold at that load until the hip hinge is stable through the full set. For the over-50 trainee with any lower back history, the barbell row should be avoided entirely in the early training phase and introduced only after three to four months of single-arm dumbbell row training has established the lumbar neutral pulling pattern under load.

Using momentum — the body swing Swinging the torso upward to assist the pull — converting the row into a partial deadlift and removing the upper back loading that the row is designed to produce. Most common in the barbell row when the load exceeds the available upper back strength.

Fix: The torso angle must remain constant from the first repetition to the last. If the torso is rising during the pull, reduce the load. The row that is performed with a stable torso at a lighter load produces more upper back development than the row performed with swing at a heavier load — because the upper back must produce all the force rather than benefiting from the momentum of the torso movement.

Incomplete range — short pulling Not completing the full range of the row — stopping the pull before the elbow is behind the torso and the shoulder blade is fully retracted. The most common cause is loading that is too heavy for the available upper back strength, producing a partial range that avoids the most demanding end range.

Fix: Reduce load until the full range can be completed — elbow past the torso, shoulder blade fully retracted — on every repetition. The full range is where the rhomboids and lower trapezius are most directly loaded. A partial range row develops partial range upper back strength and does not produce the full postural correction that the complete movement achieves.

Not controlling the eccentric Allowing the weight to drop from the top position rather than controlling the return — losing the eccentric loading that produces a significant proportion of the row's training stimulus and missing the full protraction at the bottom of the range that develops scapular mobility.

Fix: Control the descent over three to four seconds — feeling the shoulder blade protract and the lat stretch at the bottom of the range. The eccentric phase of the row is as important as the concentric for both muscle development and scapular health. The trainee who consistently controls the eccentric produces more upper back development from the same load than the trainee who releases and drops from the top.

Over-50 adjustments — the specific approach for rowing safely and productively in this decade

Each adjustment addresses a specific challenge of rowing after fifty. Together they constitute the approach that makes the row consistently productive and consistently safe in the post-fifty body.

  • Begin with the single-arm dumbbell row for the first eight to twelve weeks — regardless of previous training history. The supported position, the unilateral loading, and the unconstrained range of the single-arm row establish the scapular initiation pattern and the neutral pulling mechanics that make every subsequent rowing variation more effective and safer. The trainee who begins with the barbell row before this foundation is established almost always establishes the arm-first initiation error that the exercise is designed to overcome. Start supported. Build the pattern. Then progress
  • Prioritise pull-to-press ratio above all other volume considerations — for every pressing set in the session, include at least one rowing set of equivalent volume. The over-50 body arriving at resistance training after years of sedentary life almost always arrives with existing anterior-posterior imbalance — the pectorals and anterior delts are relatively stronger than the rhomboids and middle trapezius because pressing patterns occur in daily life and pulling patterns largely do not. The row is the correction mechanism for this imbalance. Treating it as secondary to pressing compounds the problem rather than addressing it
  • Extend the warm-up specifically for the upper back — the rhomboids, middle trapezius, and posterior rotator cuff that the row primarily loads are among the most chronically underloaded muscles in the sedentary over-50 body and require specific activation before loaded rowing. Band pull-aparts — fifteen to twenty repetitions — and face pulls — fifteen to twenty repetitions — before every rowing session activate these muscles and improve their neuromuscular readiness for the pulling pattern. Without this preparation, the first working sets of any row variation are performed by muscles that have not been specifically primed for the task
  • Use lifting straps when grip is the limiting factor — the over-50 trainee with hand or wrist arthritis, or whose grip fatigue precedes upper back fatigue in rowing sets, should use lifting straps to transfer the grip load to the forearm and allow the upper back to be the limiting structure in the row. The grip strength benefit of unstrapped rowing is real — but it is secondary to the upper back development benefit of rowing with adequate load.   • Conservative progression — the row progresses more slowly than the deadlift and should not be expected to produce the same loading increments at the same rate. The upper back musculature, for all its importance, is smaller and less powerful than the posterior chain that the deadlift develops. Expecting deadlift-rate progression from the row produces the load increases that outpace the upper back's connective tissue adaptation and produce the elbow tendinopathy and posterior shoulder irritation that interrupt rowing training before the upper back development it was designed to produce has been fully established. The row corrects the posture that decades of sedentary life have built. It develops the upper back that the deadlift loads incidentally and the press cannot address directly. It balances the pressing that shoulder health requires to be balanced. It develops the scapular stability that every other upper body movement depends on. It is not the glamorous movement of the programme — the deadlift and the pull-up carry more aspiration. But in the post-fifty body that has spent years at a desk, the row may be the most immediately important exercise of all. Learn it correctly. Pull with the back first.
