Walk through any commercial gym today and you will find cable crossovers, pec deck machines, and chest press stations occupied by trainees who have never performed a single pullover repetition. Yet for the entire golden era of bodybuilding — the 1960s, 70s, and 80s — the pullover was considered an essential movement. Coaches wrote entire programmes around it. Champions credited it for some of their most distinctive muscular development. Arthur Jones included it in almost every Nautilus routine he ever designed.
Then the machines arrived. The cable stations multiplied. The pullover quietly disappeared — not because it stopped working, but because it could not be performed on a machine and therefore could not be sold as part of a gym membership package. Its absence from modern training is not evidence that it became less effective. It is evidence that commercial fitness moved on without it. The pullover did not.
The pullover is performed lying across or along a flat bench, holding a barbell or dumbbell with both hands. Starting with the weight above the chest, the trainee lowers it backward over the head in a wide arc, stretching the chest, lats, serratus anterior, and intercostals simultaneously before returning to the starting position. The movement is unique in training history for its ability to engage the chest and back musculature in the same exercise — a property that no other single movement replicates.
Its most celebrated claimed benefit — rib cage expansion — has been debated by sports scientists for decades. What is not debated is the extraordinary stretch it places on the thoracic region, the deep engagement of muscles that most trainees never isolate, and the breathing benefit that made it the traditional partner of the 20-rep squat. Whether or not the rib cage physically expands through consistent pullover training, experienced practitioners who have used the movement across years consistently describe a deeper, more capacious feeling in the chest that no other exercise produces.
The pullover is not a replacement for the compound pressing and pulling movements at the heart of the Minimum Effective Strength System — but as a supplementary movement performed immediately after squats, it delivers benefits that those movements cannot replicate.
The pairing of the 20-rep squat with the pullover is one of the most enduring combinations in training history. It originated in the hardgainer tradition of the 1930s and 1940s — promoted by coaches including Peary Rader and J.C. Hise — and became so widely practised during the golden era that it was often referred to simply as "squats and pullovers" as though the two were inseparable.
The logic is elegant. A set of twenty deep breathing squats — performed with a moderately heavy weight, taking three breaths between each repetition — drives the respiratory system to its limits. The lungs expand fully with each breath. The chest heaves. The trainee is gasping by the final repetitions. Immediately following this set with a light pullover — performed with a weight just heavy enough to provide resistance without limiting the stretch — capitalises on the fully expanded chest and deeply stretched thoracic muscles at the exact moment when they are most receptive to the range of motion the pullover provides.
Seventy years of use by serious trainees is not tradition for its own sake — it is evidence that the combination works.
Drive the respiratory system to its limits. Force the chest to expand fully with each deep breath between repetitions. Create the elevated oxygen demand and thoracic expansion that primes the body for the pullover that follows.
Capitalises immediately on the expanded chest and primed thoracic muscles. Delivers a deep stretch to the lats, serratus, and intercostals at the moment when the body is most receptive. Enhances recovery between squat sets while performing productive work.
The traditional prescription was one set of twenty squats followed immediately by one set of twenty light pullovers, with no rest between the two. This was repeated for two or three rounds. The whole combination took under twenty minutes and was considered by many hardgainer coaches to be among the most productive twenty minutes available to any natural trainee.

The intercostals — the muscles between the ribs — are almost impossible to target directly with conventional exercises. The pullover, performed through a full range of motion with an appropriate breathing pattern, engages these muscles in a way that nothing else replicates. Well-developed intercostals create the finger-like detail across the ribcage that elite bodybuilders display alongside their abdominals — the kind of muscular detail that transforms a good physique into an exceptional one. For the natural trainee not chasing competitive conditioning, strong intercostals contribute meaningfully to core stability and respiratory efficiency.
Serratus Anterior — The Muscle That Most Trainees Completely Neglect
Lee Haney — eight-time Mr Olympia — was famous for the extraordinary serratus anterior development that radiated from beneath his pectorals. He attributed much of this development to consistent pullover work. The serratus anterior — the muscle that attaches the shoulder blade to the ribs and runs down the side of the chest — is one of the most aesthetically distinctive muscles in an advanced physique and one of the most functionally important for shoulder health and stability. John Pike observes that most trainees neglect it entirely because they never perform the movements that train it. The pullover is the most direct and accessible of those movements.
Blood Oxygen Boost — The Unexpected Recovery Tool
Perhaps the most surprising of John Pike's observations is the mid-session energy effect of the pullover. Performed between heavy compound sets when fatigue is beginning to accumulate, a set or two of light pullovers — performed with a full breathing pattern and a complete range of motion — produces a noticeable refreshing effect. The deep breathing forced by the movement increases blood oxygen levels, clears metabolic byproducts from the working muscles, and creates a brief but genuine restoration of energy and focus. John describes going "like heck again" after a pullover set mid-session — an observation echoed by many experienced practitioners who have used the movement in this specific way.
The pullover is not a dangerous exercise. Performed correctly, it places no unusual stress on the shoulder joint and allows the full range of motion that makes it productive. One specific position in the movement, however, requires care — the point directly over the head and chest that John Pike calls the dead zone.
A single positional awareness change that makes the pullover significantly safer throughout the full range of motion.
John Pike never allows the weight to hover directly over the head or chest area during the pullover. This position — directly overhead — places the shoulder joint under maximum mechanical disadvantage with the weight at its most unstable point. A momentary loss of control at this position could bring the weight directly down onto the face or chest.
His solution is to begin the descent backwards — moving the weight toward the overhead position but initiating the lowering arc slightly before the weight reaches directly overhead, so that it passes through the dead zone with momentum already established rather than pausing there. The pause is reserved for the fully stretched bottom position, where the weight is behind the head and the chest is fully open — the genuinely productive position that makes the exercise worthwhile. From this bottom position, the return arc passes through the dead zone with controlled momentum rather than hovering.
A light weight performed correctly through a full range of motion outperforms a heavy weight performed through a restricted one.
The pullover technique (performed properly) is the best-of-the-best when used as a deep breathing exercise. Begin the descent backwards to a full stretch before the dead zone, and pause at the bottom of the movement. The benefits are endless.
John Pike — experienced lifterThe pullover will not replace the squat, the deadlift, or the press. It was never intended to. Its role in a well-constructed programme is as a supplementary movement — one that addresses specific muscles and specific training qualities that compound pressing and pulling cannot reach. The intercostals, the serratus anterior, the full thoracic stretch, the breathing-driven recovery effect — none of these are produced by the exercises that have displaced the pullover in modern training.
The trainee who adds a single set of pullovers immediately after their squats — performed light, performed with full breathing, performed through the complete range of motion — introduces something to their training that the commercial gym industry has spent forty years trying to sell back to them in the form of machines that do it less well. The movement costs nothing. It requires only a bench and a barbell or dumbbell. And it produces results that Arnold, Lee Haney, and generations of serious trainees before them considered indispensable.
That is a recommendation worth considering.
