The pull-up is the movement most over-50 adults believe they cannot do. It is not the movement the post-fifty body cannot do. It is the movement the post-fifty body has not yet been specifically trained to do — and with the right progression, applied consistently, most over-50 adults can achieve their first unassisted repetition within six to twelve months.

The pull-up holds a specific place in the over-50 training imagination — it is simultaneously the movement most aspired to and the one most readily conceded as impossible. The person who has not done a pull-up since their twenties, whose bodyweight is higher than it was then and whose upper body strength has not been specifically trained in the intervening decades, looks at the bar and makes a calculation that feels like realism: that movement is not available to me at this age, at this weight, in this body. The calculation is understandable. It is also, in the majority of cases, incorrect.

The pull-up is a demanding movement. It requires the full bodyweight to be lifted through a complete range of motion by the upper back and arms — a demand that is genuinely significant and that most untrained over-50 adults cannot meet from a standing start. The error is not in recognising that difficulty. The error is in concluding that the difficulty is permanent rather than temporary — that the gap between current capacity and pull-up capacity is fixed rather than closeable through specific progressive training. The progression below is structured so that no stage is attempted before the previous one is genuinely established. The most common pull-up progression failure — arriving at the first unassisted attempt before the body is ready — produces a failed attempt that feels like evidence of the original belief that the pull-up is not available. The trainee who completes each stage to its target before advancing arrives at the first unassisted attempt with a body that is ready for it. That is the difference between a failed attempt that ends the progression and a successful attempt that begins the next phase of it.

The five-stage pull-up progression — targets and method for each stage

Perform pull-up work twice per week, on non-consecutive days, within the standard two-session training programme. Each stage replaces the lat pulldown or assisted pull-up that already appears in the programme — the progression is not additional work but a deliberate development of an exercise that is already being performed.

Stage one

Dead Hang

Target: 3 sets of 30 seconds · advance when 3 × 45 seconds is achieved

The dead hang — hanging from the bar with arms fully extended and shoulders actively engaged — is the foundation of the pull-up that almost every progression guide omits. It develops the grip strength, the shoulder girdle structural integrity, and the neuromuscular familiarity with the hanging position that the pull-up begins from. Many over-50 trainees who have not hung from a bar in decades find that thirty seconds of dead hang is a genuine challenge in the first weeks — not because they lack pulling strength but because the grip and shoulder structures have not been loaded in this way. Three sets of dead hang, twice per week, building from thirty to forty-five seconds per set, is the correct starting point. The trainee who cannot hold a dead hang for thirty seconds is not ready to attempt a pull-up. The trainee who can hold three sets of forty-five seconds is ready for stage two.

Stage two

Scapular Pull-Up

Target: 3 sets of 10 reps · advance when 3 × 12 achieved with control

The scapular pull-up — beginning in a dead hang and depressing and retracting the scapulae without bending the elbows — develops the lower trapezius and serratus anterior activation that initiates the pull-up movement correctly. Most failed pull-up attempts begin with the arms rather than the scapulae — producing a movement that bypasses the most powerful initiating muscles and immediately loads the biceps and upper back from a mechanically disadvantaged position. The scapular pull-up trains the correct initiation pattern before the full range of motion is attempted. The movement is subtle — the body rises only two to three centimetres from the dead hang position — but the muscular engagement it develops is the foundation on which the full pull-up is built. Three sets of ten repetitions with deliberate control, twice per week, advancing to twelve repetitions before progressing to stage three.

Stage three

Band-Assisted Pull-Up

Target: progress through bands from heavy to lightest available · advance when 3 × 8 on lightest band

The band-assisted pull-up — a resistance band looped over the bar and under one or both knees or feet — provides assistance that reduces the bodyweight being pulled and makes the full pull-up range of motion achievable before full bodyweight strength is present. Begin with the heaviest band available — typically providing twenty to thirty kilograms of assistance — and perform three sets of eight repetitions twice per week. Progress to the next lighter band when three sets of eight are completed with two or more repetitions in reserve. The band progression typically moves through three to four band levels across three to six months. The final stage before the unassisted pull-up is the lightest band in the set — typically providing five to eight kilograms of assistance — performed for three sets of eight with one repetition in reserve. This is the signal that the unassisted pull-up is imminent. The band progression is the most time-consuming stage of the full progression and the one that requires the most patience — but it is also the stage that most reliably produces the strength for the unassisted attempt, because it trains the full movement pattern at progressive loads in exactly the way that pull-up strength is built.

Stage four

Unassisted Pull-Up

Target: first single repetition, then 3 × 3, then 3 × 5, then 3 × 8 · advance to weighted when 3 × 8 achieved

The first unassisted pull-up attempt should be made when three sets of eight on the lightest available band have been completed with one repetition in reserve across two consecutive sessions. Approach the first attempt fresh — at the beginning of the session, before any other upper body work — and perform a complete dead hang and scapular pull-up warm-up before the attempt. The first unassisted attempt may produce one repetition, or it may produce two or three. Whatever it produces, record it and repeat it at the next session. The progression from first unassisted repetition to three sets of three, then three sets of five, then three sets of eight follows the same patient weekly increment as every other strength progression on this site. Most over-50 trainees reach three sets of five within four to eight weeks of the first unassisted repetition — and three sets of eight within twelve to sixteen weeks. At three sets of eight unassisted, the pull-up is an established movement and stage five becomes appropriate.

Stage five

Weighted Pull-Up

Target: progressive loading with smallest available weight increment · no upper limit

The weighted pull-up — performed with a dumbbell held between the feet, a weight plate on a belt, or a weighted vest — applies progressive overload to the movement that the unassisted pull-up, once established, can no longer provide through bodyweight alone. Begin with the lightest available added weight — two and a half to five kilograms — for three sets of five and progress by the smallest available increment when all sets are completed with two or more repetitions in reserve. The weighted pull-up is one of the most space-efficient and most impressive strength exercises available to the over-50 natural trainee and one that has no obvious ceiling — the trainee who began from zero at stage one and is now performing weighted pull-ups across consistent training sessions has achieved something that most people who have not trained specifically for it cannot do at any age. Grip variations — the four options and which to use at which stage

Four grip variations — specific characteristics and recommendations for each

Each grip produces a different muscular emphasis and a different joint position. For the over-50 trainee, the shoulder and elbow comfort implications are as important as the muscular emphasis in determining which grip to use at which stage of the progression.

Supinated grip — chin-up Recommended starting grip for most over-50 trainees

The supinated grip — palms facing toward the body — places the elbow in a position of greater mechanical advantage for the biceps, making the chin-up slightly easier than the pronated pull-up for most trainees at the same bodyweight. The supinated position also places the shoulder in a more neutral rotation that many over-50 trainees find more comfortable than the pronated position. Begin the band-assisted progression with the supinated grip. It is not a lesser variation — it is an equally legitimate and equally demanding movement that develops the same upper back musculature as the pronated pull-up with a greater biceps contribution.

Pronated grip — overhand pull-up The standard variation — introduce after supinated grip is established

The pronated grip — palms facing away from the body — places greater emphasis on the lats and less on the biceps than the supinated grip. It is generally considered the more demanding of the two primary grip variations and should be introduced once the supinated version is established at stage three or four. The shoulder external rotation that the pronated grip requires is greater than in the supinated grip — which makes it more demanding for the over-50 trainee with any shoulder mobility restriction or impingement history. Neutral grip — parallel handles Best option for trainees with elbow or shoulder discomfort

The neutral grip — palms facing each other, using parallel handles rather than a straight bar — places the shoulder and elbow in their most neutral and generally most comfortable position throughout the full range of motion. For the over-50 trainee with a history of elbow tendinopathy, shoulder impingement, or wrist discomfort, the neutral grip is the most appropriate starting variation and may remain the preferred variation throughout the full progression. The muscular emphasis of the neutral grip pull-up is intermediate between the supinated and pronated variations. Wide pronated grip Advanced variation — introduce only when standard pull-up is established

The wide pronated grip — hands placed significantly wider than shoulder width — increases the lat emphasis and reduces the range of motion compared to the standard grip. It is more demanding on the shoulder joint than the standard grip and carries a higher impingement risk for the over-50 trainee. It should not be introduced until the standard pronated grip pull-up is established at three sets of eight unassisted repetitions. Never kip or swing

The kipping pull-up — using hip and leg momentum to swing the body upward — is a CrossFit-derived technique that generates far higher shoulder joint forces than the strict pull-up and is inappropriate for the over-50 trainee at any stage of the progression. Every repetition in the progression above is performed with strict technique — no swing, no kip, no momentum contribution from the lower body. Active shoulders in the dead hang

The passive dead hang — hanging with completely relaxed shoulders and fully passive shoulder girdle — loads the glenohumeral joint and the rotator cuff in a way that the active dead hang does not. In an active dead hang, the scapulae are depressed and slightly retracted — pulled down and back from the ears — producing a supported hanging position that protects the shoulder joint structures. This active engagement should be maintained throughout every hang, every band-assisted repetition, and every unassisted repetition. Band pull-aparts before every pull-up session

Fifteen to twenty band pull-aparts before every session that includes pull-up work activates the posterior rotator cuff and lower trapezius that maintain scapular stability throughout the pulling range. Months 1–2
Dead hang and scapular pull-up — foundation building

These two stages feel underwhelming in relation to the goal — but they are developing the grip, the shoulder girdle integrity, and the initiation pattern that make every subsequent stage possible. The trainee who skips them and moves directly to band-assisted pull-ups typically produces the passive hanging position and the arm-first initiation that limits the band-assisted progression and makes the first unassisted attempt harder than it should be.

Months 3–6
Band-assisted progression — the patient middle phase

Moving through band levels from heavy assistance to light assistance. This is the longest and most patience-requiring phase of the progression — the phase in which progress is measurable in training log terms (lighter band, more reps) but not visible in the sense of approaching the unassisted movement. The trainee who is three months into band-assisted work and finds the lightest available band still providing meaningful assistance is on the correct trajectory. Arrival at the lightest band with three sets of eight and one rep in reserve signals that the first unassisted attempt is one to four weeks away.

Months 6–9
First unassisted repetition — the milestone

The first unassisted pull-up typically occurs between month six and month nine for the over-50 trainee who has followed the progression consistently. It may be a single repetition that required every available effort — or it may be two or three repetitions that surprise the trainee with their availability. Either outcome is the same milestone. Record the date. Record the reps. This is a training log entry worth keeping permanently. From this point the progression to three sets of five unassisted typically takes four to eight additional weeks.

Months 9–12
Building volume — from first rep to working sets

Three sets of five advancing to three sets of eight unassisted repetitions. The strength gains in this phase are faster than in the band-assisted phase because the training specificity is higher — the body is now being trained with the exact movement and exact load that the target performance requires. Most trainees reach three sets of eight within twelve weeks of their first unassisted repetition. At this point, weighted pull-up work becomes appropriate and the movement enters the standard progressive overload cycle of the programme.

Month 12 onward
Weighted pull-up — the long game begins

The weighted pull-up has no ceiling. The over-50 natural trainee who arrived at their first unassisted repetition after months of patient progression and is now adding load to a movement that once seemed entirely unavailable has access to years of further progression.
