  1. Lie on the bench with eyes directly under the bar. The bar should be positioned so that when the arms are extended to unrack it, the path to the starting position is a short diagonal rather than a long horizontal movement that requires the shoulder to travel forward under load. Eyes directly under the bar is the reference point that ensures this position for most trainees.
  2. Establish the five contact points: head, upper back, glutes, and both feet flat on the floor. These five points remain in contact with the bench and floor throughout every repetition. The feet on the floor are particularly important for the over-50 trainee — they provide the leg drive and the base of support that keeps the lower back in a safe position. Never perform the bench press with feet elevated or resting on the bench.
  3. Retract and depress the scapulae — the most important single setup element for shoulder health. Pull the shoulder blades together and down, as if trying to put them in the back pockets. Second, the bounce that removes eccentric control also removes the connective tissue load management that the controlled descent provides — the deceleration of the bar approaching the chest is the mechanism through which the chest and shoulder connective tissue absorbs the load safely. Bounced reps remove this protection.
  8. Press the bar in a slight arc — not straight up. The bar path of the bench press is not vertical. It begins at the lower chest and finishes over the upper chest or lower neck — a slight forward arc that reflects the natural path of the shoulder through the pressing range. The vertical bar path that some coaching cues suggest produces unnecessary shoulder joint stress at the top of the movement. Allow the bar to follow its natural arc.
  9. Lock out fully at the top — maintain scapular retraction throughout. Fix: Use the forearms-vertical test. At the bottom of the press, the forearms should be vertical — not angled outward toward the plates. If the forearms are angled outward, the hands are too wide. Move them in until the forearms are vertical at the bottom position. This is the correct grip width regardless of how it compares to what other gym members are using.

High touch point — anterior capsule stress Lowering the bar to the sternum or upper chest rather than the lower chest, producing excessive shoulder extension at the bottom of the press and the anterior capsule stress that this position generates under load.

Fix: Lower the bar to the lower chest — at or slightly below the nipple line. This touch point achieves the full pressing range with significantly less shoulder extension than the sternum touch point. If any anterior shoulder discomfort is present at the lower chest touch point, raise the touch point to mid-chest and assess again. The touch point that keeps the movement completely pain-free is the correct one for this individual's shoulder mechanics.

Elbows flared — rotator cuff stress Allowing the elbows to flare to ninety degrees from the torso — perpendicular to the body — rather than maintaining the forty-five degree tuck that protects the rotator cuff at the bottom position. The perpendicular elbow position places the shoulder in the externally rotated, abducted position that maximises rotator cuff impingement stress.

Fix: Tuck the elbows to approximately forty-five degrees from the torso at the bottom of the press — not fully tucked to the ribs (too narrow, loses pectoral contribution) and not perpendicular (too wide, rotator cuff stress). The forty-five degree position keeps the shoulder in a mechanically sound position throughout the pressing range and is the natural elbow position that correct grip width and touch point produce when the press is performed correctly.

Bouncing the bar — connective tissue overload Using the bounce of the bar off the chest to initiate the concentric phase — removing the controlled deceleration that the connective tissue of the chest and shoulder requires to absorb the load safely at the bottom of the movement and replacing it with an impact that the tissue must absorb passively rather than actively.

Fix: A brief pause or a controlled touch at the bottom of each repetition — the bar touches the lower chest and immediately begins the concentric phase under control, without the reactive bounce. The pause or controlled touch confirms that the eccentric was completed and that the concentric begins from a controlled position rather than from the elastic rebound of a bounced repetition. The load will need to be reduced when the bounce is removed. This is correct — the bounce was contributing to the lift.

The dumbbell bench press — when to choose it and how to perform it safely

The dumbbell bench press serves the over-50 trainee in three specific situations where the barbell version is less appropriate — and is the version that most over-50 trainees who begin with the barbell eventually transition to for the long-term pressing health it provides.

The dumbbell bench press is the appropriate choice — and often the superior choice — in three specific situations. First, for the trainee who trains alone without a spotter or power rack safety bars: the dumbbell bench press can be safely abandoned in the event of a failed repetition by lowering the dumbbells to the chest, rotating them to a neutral position, and sitting up. This safety advantage makes the dumbbell version the default choice for the solo home gym trainee. Second, for the trainee with an asymmetric shoulder history — where one shoulder is more limited in range or more symptomatic than the other: each dumbbell follows its own path, accommodating the individual mechanics of each shoulder independently. Third, for the trainee whose barbell bench press produces shoulder discomfort that correct technique adjustments do not resolve: the dumbbell's freedom of movement frequently resolves the impingement that the barbell's fixed path produces for shoulders whose natural pressing arc deviates from the barbell's constrained one.

The technique of the dumbbell bench press follows the same principles as the barbell version — scapular retraction before and throughout the press, controlled eccentric over two to three seconds, touch point at the lower chest, elbow angle at forty-five degrees from the torso — with the addition that the dumbbells can be held in a neutral grip (palms facing each other) throughout the full range rather than the pronated grip the barbell requires. The neutral grip bench press is the most shoulder-friendly pressing position available and is the first variation to try for the over-50 trainee whose barbell bench pressing history includes anterior shoulder discomfort. A significant proportion find that the neutral grip alone resolves the discomfort that the pronated grip was producing.

Getting the dumbbells into position safely requires a specific technique that the barbell's fixed position does not — sit on the end of the bench with the dumbbells on the thighs, then use the thighs to drive the dumbbells up as you lie back simultaneously. Never attempt to pick dumbbells up from the floor while lying on the bench.
